Warm up:

AMRAP – as many reps as possible

⁃ 20 jumping jacks

⁃ 20 high knees

⁃ 20 butt kicks

⁃ 10 air squats


10 of each

⁃ leg circles

⁃ Knee hugs

⁃ Reverse lung torso twist

Hip Mobility – band work

3 x 10

⁃ Kick backs

⁃ Fire hydrants

⁃ Bridges (weighted)

Main set A

30 min

⁃ 8 single arm thrusters

⁃ 8 ring rows

⁃ 8 single arm thrusters

⁃ 10 reverse curls or jacks knives

—-after each round 10 ankle tap abs

Main Set B

Max till failure

3 rounds

⁃ Pull ups

⁃ Dips

Record the quantity

Cool down

Foam roll and stretch
